Glute Bridges

Lie on your back with knees bent and feet flat, hip-width apart. Push through your heels to lift your hips while squeezing your glutes at the top. Keep your ribs down and avoid arching your lower back. Lower with control. Exhale on the lift, inhale on the way down. Don’t rush—focus on muscle engagement rather than speed.

Donkey Kicks

Start on hands and knees, keeping your core engaged and back flat. Drive one heel up toward the ceiling, keeping your knee bent at 90°. Pause at the top to squeeze your glute, then return slowly. Avoid arching your back or twisting your hips. Breathe out as you kick up, in as you return.

Fire Hydrants

Remain on all fours. Keeping your core stable, lift your bent knee out to the side like opening a gate. Pause briefly, then lower with control. Don’t lean away or twist your hips. Keep the movement slow to really activate the side glutes. Breathe out as you lift, in as you return.

Single Leg Glute Bridge

Lie on your back, bend one knee, and extend the other leg straight up. Press through the bent leg’s heel to lift your hips while keeping your core tight. Avoid letting your hips tilt or sag. Lower with control. Exhale as you lift, inhale down. Switch legs after each set.

Curtsy Lunges

Stand tall with feet hip-width apart. Step one leg diagonally behind the other, lowering your knee close to the floor. Press through your front heel to return to stand. Keep your chest proud and hips facing forward. Don’t let your front knee collapse inward. Breathe in as you lower, out as you rise.

Frog Pumps

Lie on your back, press soles of your feet together, and let your knees fall out. Push through your feet to lift your hips, squeezing your glutes at the top. Move with control, avoiding momentum. Lower smoothly and repeat. Exhale as you lift, inhale as you come down.

Standing Glute Squeeze

Stand tall, feet hip-width apart. Squeeze your glutes as tightly as possible, slightly tucking your pelvis under. Hold for the full duration while breathing steadily. Release and repeat. This is about pure muscle activation—focus on the squeeze and posture!

  2. Donkey Kicks: 3 × 12 reps per leg — Keep your hips square and core strong.
  3. Fire Hydrants: 3 × 12 reps per leg — Lift your knee out without rotating your hips.
  4. Single Leg Glute Bridge: 2 × 10 reps per leg — Keep your hips level and avoid rocking.
  5. Curtsy Lunges: 3 × 10 reps per leg — Step diagonally with control and stay upright.
  6. Frog Pumps: 3 × 20 reps — Let knees fall out wide and squeeze glutes at top.
  7. Standing Glute Squeeze: 2 × 30 sec hold — Focus on tight glute contraction and good posture.
